How many calories do 20,000 steps burn?

As with any walk, what you burn depends mostly on your body weight. The table shows two figures:

  • Calories on top of resting: what walking actually adds. This is the number that matters for weight loss.
  • Total burn while walking: it includes what you would have burned at rest anyway. This is the number most smartwatches show.

    How many miles and how long is 20,000 steps?

    With an average stride of 75 cm (2.5 ft), 20,000 steps are about 15 km, or 9.3 miles, ranging from 8 to 10 miles depending on your height.

    At a normal pace (100 steps per minute), that is about 3 h 20 of walking. At a brisk pace (120 steps per minute), allow about 2 h 45. It is the equivalent of a good hike or a full day exploring a city on foot. Some jobs get there naturally: servers, mail carriers, nurses and retail workers often go past 15,000 steps a day.

    20,000 steps a day: how much weight can you lose?

    What counts are the steps on top of your current routine. If your diet stays the same, here is the estimated loss when going from 5,000 to 20,000 steps a day:

    If you already walk 10,000 steps a day, moving up to 20,000 represents about 1.1 kg (2.4 lb) per month for a 70 kg person.

    These figures assume you do not eat more, which is rarely the case: 3 hours of walking increase appetite. Tracking your meals during this period lets you check that the caloric deficit is really there. The estimate uses the 7,700 kcal per kilo rule, which slightly overestimates weight loss over several months.

    What about 20,000 steps in a single day?

    A hike or a day of sightseeing on foot easily reaches 20,000 steps. For a 70 kg person, that is about 580 more calories than a resting day, roughly the equivalent of 75 g of fat.

    A single day will not make you lose 1 kg, even if the scale shows a lower number the next morning: that is mostly water, from sweating and the carbohydrate stores you used. What makes the difference is repeating it over several weeks.

    20,000 steps take about 3 hours of walking, so you need a plan. Here is an example of a realistic day.

    Daily life: about 5,000 steps

    Commuting, errands, stairs and chores often cover a quarter of the goal.

    Morning: 45 minutes, about 4,500 steps

    Walk to work, or part of the way, or walk before starting your day.

    Lunch: 30 minutes, about 3,000 steps

    A walk after lunch also helps limit blood sugar spikes.

    Evening: 45 minutes, about 4,500 steps

    A walk after dinner, alone, with family or with a podcast.

    Calls and breaks: about 3,000 steps

    Walk during calls and stand up every hour. A walking pad under your desk can also make a big difference.

    Is 20,000 steps a day too much?

    For a healthy person used to walking, no. But jumping straight from 5,000 to 20,000 steps can cause foot, knee or tendon pain. Increase by 1,000 to 2,000 steps per week, wear good shoes and keep some lighter days.

    For health, you do not need to aim that high: a meta-analysis of 15 studies found that the drop in mortality risk levels off around 8,000 to 10,000 steps a day for people under 60 and 6,000 to 8,000 steps for those over 60. Beyond that, 20,000 steps mainly help burn more calories. If you are starting from very little, 10,000 steps is already an excellent goal.
